Syracuse Cross Country Workouts - July 11th through August 22nd, 2011
NOTES:
# All workouts and locations are subject to change. Check your email every Sunday for weekly updates and changes.
# August 1st to the 5th is the High Altitude Camp. The final waiver, remainder of the camp fee, and Physical “A” or “B” Form are due by July 28th.
# While there are still three workouts listed for each day, most of you who have been running regularly should be doing the middle workouts. In most cases, the top workout should only be for those with a full year of fairly consistent training experience.
# Mount Ogden Park is located at the top of 32nd street on Taylor Avenue in Ogden. Directions: traveling north on I-15, take the 31st street exit and head east. Continue on 31st until Washington Blvd. Go left on Washington for one block, then turn right (east) on 30th street. Follow 30th a couple miles then turn right on Harrison. Turn left at 32nd street and continue east until you arrive at Taylor Ave. The parking lot and trail head are just east of Taylor Avenue.
# Layton Ellison Park is located directly south of Swan Lakes Golf Course. The address is 2200 W, 700 N. Note that the address is in LAYTON. Steed Park has also been added. It is located at 1000 west 300 north in Clearfield.
# Beginning August 15th, the Monday / Thursday workouts will be at 7:00 pm instead of in the morning. This is to help prepare you for the heat that we will be running in when school starts.

June 20 - July 13 Workouts
Syracuse Cross Country - 2011
ITEMS OF IMPORTANCE
1. Remember to e-mail your workout logs by each Sunday to: rbuhrley@dsdmail.net
If you don’t have access to e-mail, just bring a copy of your workout log to the Monday practices.
2. The workouts listed are for those who have been following the first three weeks of workouts as handed out in May. If you are just starting up now, follow the original (first three weeks) of the workout schedule.
3. IT IS IMPORTANT TO COMPLETE THE WORKOUTS AS LISTED AS CLOSE AS POSSIBLE.
4. Following a regular lifting/strength training program can greatly enhance your success in the fall. We will open the weight room after our scheduled TEAM workouts on Mondays and Wednesdays.
5. DON’T NEGLECT THE AB’S. Pillars and crunches are easy to do while watching TV, reading, etc.
6. The Syracuse High Altitude Running Camp will be held August 1st - August 5th at Marsh Lake in the Uintahs. The $50 deposit and initial permission slip is due July 12th. The remainder of the $75-125 fee plus waiver and either a Physical “A” or “B” Form is due on July 28th.
7. Workout and other information can be found at: www.titanxc2011.blogspot.com.
8. Call (775-0122 or 510-0140) or email (rbuhrley@dsdmail.net) if you have questions concerning your workouts.
WORKOUT TERMS USED
TR= Training Run - This just means running at a fairly constant pace (check out Tables 3.1 and 3.2 to see what your pace should be- use E/L column). They should not have you wheezing, gasping, etc. Generally your heartrate should reach the 160-180 range during these runs. (It may be higher if it is hot.) These are your longest runs in terms of distance, although some TR’s may be longer, but not as intense.
FR= Fartlek Run - This literally means "speed play". It this type of workout you should vary your pace, terrain, etc. When done properly, it is as hard of a workout as you will have. Hilly trails, parks, etc. are good places for these workouts, although the roads will do.
TemR= Tempo Run - This is a shorter run at a faster pace. Check Table 3.2 for you “T” Pace. Your heartrate should get up into the 180-200 range for these workouts.
TrR= Trail Run - Use a variety of terrain, but be careful- watch out for turned ankles, rattlesnakes, etc. The pace should be about the same as your Training Runs.
Strides= 5-6 x 20-30 second runs at “fast and relaxed” pace using quick turnover. Concentrate on good running form. DO NOT SPRINT.
Two-a-Days= Some workouts have mileage listed in [brackets]. This is a suggested change from the original workout if you want to have two workouts a day. Don’t attempt them unless you are able to still keep up with the regular workouts.
There are three workouts listed for each day. The first one is for athletes who have at least one year of distance experience and are at a relatively high fitness level. The second is for runners with some recent running/soccer background and a moderate fitness level. The third workout listed is for those with little or no distance running background. All of these workouts are for those who have completed the first three weeks of the training cycle.

Summer Workouts and Information #1
Syracuse High Cross Country
May 30 - June 21, 2011 Workouts
There are three workouts listed for each day. The first is for athletes who have at least one year of distance experience and are at a relatively high fitness level. The second is for runners with some recent running/soccer background and a moderate fitness level. The third workout listed is for those with little or no distance running background.
KEYS AND SUGGESTIONS FOR YOUR WORKOUTS
1. Remember to e-mail your workout logs by each Monday even if you are not completing the entire workout schedule as outlined. Send them to: rbuhrley@dsdmail.net
2. Don't increase your mileage too rapidly. Maximum increase should be no more than a 10% each week.
3. Run on the softest surfaces available. This will help prevent shin splints and is easier for your legs to recover for the next workout. Grass is great, as are trails, etc.
4. Change sides of the road when running in an area with little traffic and wide shoulders. That helps equalize the stress on the "downhill" side of your legs.
5. Be as consistent as possible in the time you run. It is tough on the body to run a hard workout in the evening and then come back the next morning with another hard one.
6. If you decide to run two-a-days, just go every other day. In other words, three workouts in two days. Check with me first if you are interested in two-a-days.
7. Warm up and down properly. Jog, stretch, and do some basic running mechanic drills for 10-15 minutes before and 5-10 after each workout. This is especially true if the workout is an intense one.
8. Use a variety of routes and terrain (trails are good). Try not to run the same route every day.
9. You can substitute time for distance. A 5 mile TR becomes a 40 minute TR if that is your normal pace.
10. Cross-train when you suspect an injury or when you feel “hammered”. Biking, swimming, “power hiking” are good forms of cross training. KEY: try to keep the heart rate up close to the same level as when you are running.
11. 25-30% of your weekly mileage should come from your long run (usually Saturday- Monday or Tuesday if racing on Saturday).
12. Incorporate some strength training into your routine. There are several things you can do to help your strength level without having access to a gym, i.e. running hills, pushups, crunches, pull-ups, lunges, step-ups, etc.
13. Have good training shoes. Quality shoes help prevent injuries. Striders in Layton will give you a discount and are also very knowledgeable about helping you select the right shoe.
14. Find someone of the same running ability to work out with. That helps keep you motivated.
15. Recruit!! Find people new to the sport- encourage them to come to the workouts.
16. Contact us anytime if you have questions concerning your workouts. (775-0122 or rbuhrley@dsdmail.net) or rwilcox@dsdmail.net.
17. Follow the TEAM progress at: www.titanxc2011blogspot.com.
18. Challenge yourself, have fun, and be careful!!!
NOTE: For this first set of workouts, plan on meeting at the Fernwood Campground trail head Tuesday mornings at 7:00 am (or 6:30 am at Syracuse High if you need a ride) and at Jensen Park Thursday mornings at 7:00 am. We will lift weights at the high school after the run when schedules permit.
The next set of workouts will be handed out TUESDAY, June 21st the regular Trail Workout. From then on, we will continue to meet two-three times per week as a TEAM.
WORKOUT TERMS USED
TR= Training Run - This just means running at a fairly constant pace (check out Tables 3.1 and 3.2 to see what your pace should be) which is not so hard it will have you wheezing, gasping, etc. Generally your heartrate should reach the 160-180 range during these runs. It may be higher if it is hot, includes hills, etc. These are your longest runs in terms of distance.
FR= Fartlek Run - This literally means "speed play". In this type of workout you should vary your pace, terrain, etc. When done properly, it is as hard of a workout as you will have. Hilly trails, parks, etc. are good places for these, although the roads will do.
TempR= Tempo Run - This is a shorter run at a very hard, constant pace. Your heartrate should get up into the 180-200 range for these workouts.
TrR= Trail Run - Use a variety of terrain, and watch out for turned ankles, rattlesnakes, etc.
Strides= 5-6 x 20-30 second runs at “fast and relaxed” pace using a quick turnover. Concentrate on relaxation and good running technique. DO NOT SPRINT!!
INT= Interval Workout - These workouts consist of running set distances or times at a certain pace with a set recovery in between each. The recovery phase may be passive (easy walk, stretch, etc.) or active (fast walk, jogging, etc.), depending on the intensity desired. These should not be included more than once a week during this phase of your training.

XC Update - Dec 11
FOOT LOCKER
What a fun, rewarding trip!! It was great to have so many of you along to watch and compete against the top runners from the 12 western states. Hopefully it will give you the experience and motivation to continue to train hard and set some more lofty goals for yourself and the TEAM.
We’ll get to the running results later. Of course there were many other highlights of the trip besides the races. They include:
30+-hours on the bus- it was great to watch you interact and get to know and relate to each other;
The beach- it always brings out the child in everyone;
Las Vegas- we were a long ways from Syracuse, probably measured in light years, not miles;
The biggest highlight of the trip for the coaches was being part of a group of outstanding young people that did everything asked of them to make the trip a success. THANKS to all athletes and to Coach Wilcox and Mr. Hansen for their help in making the trip a huge success.
Now to the race results. Sharlie Dimick continues to amaze. She finished 3rd in the All-West Freshman/Sophomore race and was the 7th fastest Utahn from all races combined. She ran 19:44 over the very hilly, challenging 5000 meter course. That is the fastest time ever run by a Lady Titan. Jaxon Hansen ran very well to place 17th in the Junior race running 17:29, the #3 all-time Titan time. Preston Williams finished just out of the medals running 17:50 in the Senior race. Coach Wilcox carried the Titan colors with pride running 20:27 in the coaches race. What a stud!!
In other results, there was a common thread: EVERYONE ran hard and competed to the finish. There was no running in “tutu’s”, wigs, Batman getups, etc. We really weren’t concerned about times, just efforts. And the efforts were impressive. The results from the grade races were as follows:
Freshman/Sophomore Girls- Mallory Ashby (26:53), Jordan Anderson (32:44- great job in first distance race ever), Dolly Johanson (24:48), Erin Kibler (28:38), and Paige Ryder (26:21- not broken anymore).
Junior Girls- Cheyna Field (23:45).
Senior Girls- Daylyn Johnston (23:44), Lindsey McFarland (22:41).
Freshman/Sophomore Boys- Tom Lakey (25:01), Tom Hill (19:27), Colten Redford (24:17).
Junior Boys- Spencer Griffin (19:09), Zack Watson (20:43- fastest pole vaulter), Brandon Yardley (18:07), Mike Russell (19:03).
Senior Boys- Weston Atkins (19:14- fastest cross-trainer), Andrew Skidmore (18:47).
For complete results, go to: http://www.footlockercc.com/2010/results/westresults.php
This will probably get to you late, but if not or you want to watch Foot Locker Nationals live or the replay, go to: http://rise.espn.go.com/track-and-xc/index.aspx
PICTURES/VIDEO
I hope to have copies of the XC DVD available before the Christmas break. This is the video many of you saw on the trip to Foot Locker. Drop by my room Friday to pick up a copy. I will also have flash drives with still pictures available to borrow, copy and return. I hope to have them updated with the Foot Locker pictures. Thanks to Rob and Kevin for the photos.
INDOOR TRACK
Try to meet everyday after school in the Fitness Center for your workout. Coach Wilcox will be there to get you going. The key thing for distance during Indoor is MILEAGE!!
GREAT ARTICLE
I’ve attached a great article that was in this month’s Runner’s World. Take some time to read it. I’ll also print out a few copies for you if it doesn’t download properly. Even though the article is about the top three distance runners in the U.S., runners of all levels can apply the same thought processes to reach their goals.
USU CLINIC
If you are interested in going to the USU Indoor Distance Clinic, pick up the info in my room. It will be January 8th. The cost is $30.

XC Update - Oct 24, 2010
Titan XC Update - October 24, 2010
STATE CHAMPIONSHIPS
Illnesses, injuries, etc., played a part in the TEAM outcome at the State Championships held at Sugarhouse Park Wednesday. Both Boys and Girls finished 12th in the standings. Many of the 14 Titans that competed at State felt a little disappointed in the results, but overall, the efforts were outstanding, though the results were somewhat hampered by the illnesses and injuries.
The most outstanding performance of the meet was Sharlie Dimick finishing 5th to earn First Team All-State honors. Her time of 19:19 was the fastest ever run by a Lady Titan, just nipping Hannah Williams’ 2009 time for the honor. Sharlie joins Hannah and Austin Costley as the only Titans to earn First Team honors. Lindsey McFarland’s 20:56 placed her in 44th. Mikelann Wilcox turned in her best performance of the year to place 72nd in 22:09. Cheyna Field’s 22 57 was good enough to finish 88th. An “under-the-weather” Daylyn Johnston ran 23:03 to place 93rd. Dolly Johanson and Erin Kibler ran very tough to gain some great experience for next year.
The Boys experienced similar problems, but still put in 100% efforts. A sick Jaxon Hansen ran 16:56 to place 36th. Preston Williams was right behind running 16:57. Brandon Yardley’s 17:15 was good enough for 50th place. Frank Owens (79th, 17:47) and Spencer Griffin (93rd, 18:13) rounded out the scoring. Tom Hill and Dylan Rossmango ran well to complete the State TEAM performers.
Of the 14 competing at State, three were seniors and they will be sorely missed in 2011. The efforts and leadership from all of the seniors was great this year. For those returning, it’s up to you to see how far you can take this program next year. The time to start preparing for 2011 is now!!
HOW WAS THE JOURNEY??
For those who may not have reached all of their lofty goals, I hope you can still take a lot of pride in what was accomplished. Remember, it’s the journey that’s so important- more so than the actual goals. It has been a fun and memorable journey for the coaches: hopefully you enjoyed it as much as we did.
ATHLETE OF THE WEEK
Mikelann Wilcox- overcame injuries and illnesses to have her best race of the year at State.
XC BANQUET
Tentative: I’m still waiting for final confirmation, but I think our XC Banquet will be Wednesday, November 10th at 6:00 pm at Golden Corral. The cost will be $10. Parents are invited. I’ll get final information ASAP.
FOOT LOCKER
Hopefully we will be able to make a definite decision by the end of this next week about the Foot Locker trip. It looks like we may have enough from other schools to be able to get a bus.
WORKOUTS
It is important to keep up the mileage in preparation for indoor, outdoor and next year’s cross country. Meet each day in the Fitness Center long enough to hook up with a training partner or two for the workout. I will hand out the Foot Locker workouts Monday. It is important that you continue training even if you aren’t planning on going to FL.

XC Update - Oct 17, 2010
Titan XC Update - October 17, 2010
OFF TO STATE!!!!
It was a great day for the Titans at the Region One Cross Country Championships. In an extremely competitive region, both Boys and Girls qualified for the State Championships. There were many great performances that highlighted the meet and typified the season. The weather cooperated as we had clear skies and perfect conditions for the race run over the 3.0 mile course at Layton Commons Park.
In the Girls JV race, Mallory Ashby and Kayla Byrum overcame injuries and illnesses to run their best races of the year. This got us off to a great start.
In Boys JV, the Titans finished 3rd in the TEAM race. Dylan Rossmango (13th, 17:39), Andrew Skidmore (15th, 17:55), Mike Russell (16th, 17:57), Parker Williams (17th, 18:03) and Cody Kelley (33rd, 19:12) all ran great to pace the TEAM finish.
The Girls Varsity race provided some tense moments as officials added and re-added the scores. Four schools were within three points for the final three state qualifying spots. When the verdict came in, the Lady Titans had secured the #4 place ensuring their place on the starting line at State. The final scores were: Davis (24), Viewmont (66), Fremont (108), Syracuse (109), Roy (109) and Weber (110). Had one of the top six Varsity Lady Titans faltered even one place, we would not have made it to State. I’ve never seen an outcome anywhere near as close. We came out on top of many close finishes because of some great efforts by some tough ladies that refused to lose. Sharlie Dimick had an incredible race to finish 2nd in 18:42. In the 14-year history of races on this course, this was the #14 time ever run and would have won most years. Lindsey McFarland moved up from 25th to 15th over the last mile to help the cause immensely. Daylyn Johnston ran her usual strong race to finish 27th in 21:19. Courtney Hamilton also had a great race to place 29th in 21:31. Dolly Johanson passed several runners over the last 500 meters to finish 36th running 21:47. Cheyna Field’s 22:20 was the place that earned us the tiebreaker and a trip to State. GREAT JOB!!! And Erin Kibler stepped up at the last minute to run varsity and her 23:11 was her top performance of the year. Even though it can’t be proven, I think the deciding factor in the Girls making it to State was Taylee Hamblin’s presence. The Lady Titans dedicated this race to her and received some extra energy from her to get the TEAM to State. Thanks, Taylee!!
While the Boys finish was not quite as dramatic, it also took some top efforts to get us to State. The final scores for State qualifying teams was as follows: Davis (19), Weber (76), Syracuse (103), Viewmont (103), Clearfield (123). Preston Williams really stepped up and finished 8th in 16:06. Jaxon Hansen struggled, but gutted it out in the end to place 17th in 16:29. His best race is coming up. Jeff Michel (21st, 16:46) and Brandon Yardley (22nd, 16:47) finished strong to help the cause. Tom Hill (35th, 17:31), Spencer Griffin (36th, 17:32), and Frank Owens (38th, 17:35) ran great to put us into 3rd as a TEAM. Weston Atkins showed what a stud he is by running his first race in several weeks to try to help the TEAM. Even though he didn’t impact the scores, his efforts inspired the other Titans and helped us get to State.
Bottom line is both TEAMS are on the way to State. While there were some individual “ups and downs”, the TEAMS got it done. Now for the next step.
ATHLETES OF THE WEEK
Taylee Hamblin- inspired the Girls to a State spot- many future Lady Titans will have to hear “Taylee” stories. Mallory Ashby- ran her best race of the year. Courtney Hamilton- thanks, you got us to State. Andrew Skidmore- final XC race a very good one. Dylan Rossmango- really laid it on the line, even if the results weren’t what he hoped for. Jeff Michel- ran a very strong race. Josh Flores- best race of the year to finish off a very good XC career.
